Not to much flow, the AquaClears have an adjustable flow as well, but I've run a AC50 on a 10g before, on my 29 gallon I'm currently running an AC50 and an AC20 both running at full blast with 2 platys, some neons and guppies. Always better to have to much filtration then not enough and running a filter meant for 30 gallons on a 30g tank barely cuts it.
Sponge filters are good I've never run them in anything bigger then a 10g though, I use them mostly for fry tanks and shrimp tanks.
I run sand in all my tanks as well, be sure when your working on the bottom to shut off your filters don't want any strired up sand getting sucked into them.
